Strong Enough to Carry Your People: The Ready Woman Strength Plan

When the grid goes down, nobody asks how you look. They ask who can carry the water. A 7-gallon jug weighs close to 60 pounds. A sleeping kid weighs 40. A bag of wood pellets weighs 40. Getting an injured adult to the car takes more than that.

Real preparedness starts with a body that can do the work. This plan is built around the movements emergencies actually demand, not what looks good in a gym mirror.

Before you start: if you are new to training, pregnant, recovering from an injury or managing a health condition, talk to your doctor first. Start lighter than your ego wants. Consistency beats intensity every time.

The 5 movements that matter

MovementReal-world jobExercise
CarryHauling water, groceries, kids, gearFarmer carry with dumbbells, kettlebells or jugs
HingeLifting heavy things off the floor safelyDeadlift or kettlebell swing
SquatGetting up and down, lifting with your legsGoblet squat
PushPushing a car, bracing, getting up off the groundPush-ups (elevated if needed)
PullPulling yourself, dragging, climbingRows with a band, dumbbell or TRX

The plan: 3 days a week, 40 minutes

Do these on non-consecutive days, like Monday, Wednesday and Friday. Rest 60 to 90 seconds between sets. When the last two reps of every set feel solid, add weight.

Day A

  • Goblet squat: 3 sets of 8
  • Push-ups: 3 sets of as many clean reps as you can
  • Farmer carry: 4 trips of 40 yards, heavy
  • Plank: 3 holds of 30 seconds

Day B

  • Deadlift or kettlebell deadlift: 3 sets of 6
  • One-arm row: 3 sets of 10 each side
  • Suitcase carry (one hand only): 3 trips of 30 yards each side
  • Dead bug: 3 sets of 8 each side

Day C: the work capacity day

This is where it gets real. Set a timer for 20 minutes and do as many rounds as you can, at a pace you could keep up for an hour:

  • 10 kettlebell swings
  • 10 bodyweight squats
  • 5 push-ups
  • One trip carrying something heavy for 40 yards

Ruck once a week

Rucking means walking with weight on your back. It builds the legs, back and lungs you need to bug out on foot, carry a pack to your car or walk to family if the roads are blocked. Start with 10 to 15 pounds in a sturdy backpack for 30 minutes. Add 5 pounds or 10 minutes every couple of weeks.

You do not need fancy gear. A solid backpack and a few water bottles work. If you want to level up, a ruck plate sits better on your back.

Gear that makes home training easy

The Ready Woman tests

Every 8 weeks, test yourself against real-world standards. These are goals, not entry requirements:

  1. Carry two 5-gallon water jugs (about 40 pounds each) 50 yards without stopping.
  2. Get up off the floor without using your hands.
  3. Walk 3 miles with a 20-pound pack.
  4. Do 10 clean push-ups.
  5. Deadlift your own body weight.

Fuel it right

Strength comes from the kitchen too. Build every meal around a solid protein source, eat real food most of the time, and drink water like it is your job. If you are training hard and always exhausted, you are probably not eating enough.

The point: strong women are hard to break. Every rep you do now is a rep you will not be short on when someone you love needs you to carry them.
